High-Protein Weeknight Dinners That Take 30 Minutes
Hitting a protein target on a Tuesday shouldn't require a meal plan or a shaker. Six protein-forward dinners, all fast and mostly one pan.

Most people who want more protein already know the theory and fail on execution: at seven in the evening the barrier is not knowledge, it is that the high-protein option takes forty minutes and the low-protein one takes eight. These are built for that moment.
The RDA for adults is 0.8 grams of protein per kilogram of body weight per day, and many people who exercise regularly aim higher — sports nutrition guidance commonly ranges from about 1.4 to 2.0 g/kg. Whatever your target, spreading it across meals rather than loading it all into dinner makes it easier to hit and helps keep you full.
Salmon with lemon and garlic, roasted at high heat for about twelve minutes. A good-size fillet brings plenty of protein plus omega-3 fats. Put green beans or broccoli on the same sheet pan and the entire meal is one pan and one bowl. High heat and a short time is what keeps salmon from drying out.
Chicken thighs in a pan with garlic and cream. Thighs stay juicy on a busy weeknight in a way breasts do not forgive. Sear skin-side down without moving them for eight minutes, flip, then build a sauce in the same pan. Cook to 165°F.
Garlic-honey shrimp, four minutes total. Shrimp is the fastest high-protein ingredient in any kitchen — around 24 grams per 100 grams cooked — and it cooks faster than the rice it goes on. The failure mode is overcooking; pull it the moment it turns opaque.
Greek yogurt as a savory base rather than a dessert. Plain Greek yogurt has roughly twice the protein of regular yogurt. Spread it on a plate, salt it, top with roasted vegetables, chickpeas, herbs and olive oil, and you have a dinner with real protein that required no cooking beyond the sheet pan.
Eggs are still the most underrated weeknight protein. A three-egg omelet with an ounce of cheese and whatever vegetable is going soft is around 25 grams, takes six minutes, and costs less than anything else on this list. Add a can of drained beans on the side and you are comfortably past 30.
The structural trick behind all of these is to decide the protein first and let everything else be an accompaniment. Most weeknight meals fall short on protein because they start from a carbohydrate and add protein as a garnish; reversing the order fixes it without any additional cooking skill.
